Calculate your target bedtime
Start with your wake-up time, then subtract the sleep duration appropriate for your age. The CDC recommends at least seven hours for adults 18–60, seven to nine hours for ages 61–64, and seven to eight hours for adults 65 and older. Examples: "Be asleep" is not the same as "get into bed." Set bedtime early enough to include your usual time to fall asleep.

A bedtime plan works better when it is part of a stable schedule. The National Heart, Lung, and Blood Institute advises keeping bedtime and wake time consistent each day and limiting weekend differences to about one hour because larger shifts can disrupt the body clock in its healthy-sleep guidance.
Work backward through the evening: If the schedule only works on paper, revise the run time. A realistic 30-minute later start is more useful than a bedtime you rarely maintain.

- Add enough time to settle down and fall asleep.
- Begin a quiet pre-bed hour before that point.
- Keep rest-day wake times within about an hour when possible.
Protect the hour before bed
Use the final hour for quiet activities. Avoid intense exercise and bright screens during that period, since bright artificial light can cue wakefulness. Also count backward when planning caffeine.
It can interfere with sleep for up to eight hours, so late-afternoon caffeine may work against an early bedtime. Using more caffeine to offset a short night can make the next planned bedtime harder to protect. Prepare shoes, clothing, water, and other essentials earlier in the evening. The purpose is simple: remove morning decisions without pushing preparation into the time reserved for winding down.

Seven hours is a minimum for adults through age 60, not an established ideal for every early runner. Expert consensus notes that sleep needs vary with genetic, behavioral, medical, and environmental factors. Athlete research also has limits, including restricted experimental control and female representation. Test the schedule by changing one variable at a time.
If a 5:30 a.m. alarm repeatedly shortens sleep, move bedtime earlier, delay the run, or reserve early sessions for fewer days. Do not copy another runner's bedtime without checking the arithmetic against your own wake time, age range, and sleep target. Someone targeting eight hours before a 5:30 a.m. alarm needs to be asleep by 9:30 p.m., not merely heading to bed then.
