80/20 Polarized Training: Weekly Structure for Time-Crunched Runners

80/20 polarized training puts about 80% of weekly running time at easy effort and 20% at hard effort. Polarized means very little moderate running between those two poles. For a runner with five hours per week, that means four hours easy plus about one hour hard. Easy stays below the aerobic threshold and hard sits above the anaerobic threshold.

Where is the line between easy and hard?

Exercise physiologist Stephen Seiler defines three zones by aerobic threshold (LT1) and anaerobic threshold (LT2). About 80% of training goes below LT1 and about 20% goes above LT2, according to Fast Talk Laboratories' comparison of polarized, sweet-spot and pyramidal training.

Very little work falls between the thresholds. For runners, Lonely Goat sets the easy-hard boundary at the ventilatory threshold. That is the point where metabolism shifts from aerobic to anaerobic work.

What does a time-crunched week look like?

A low-volume polarized week can total about 6.4 hours as 80% low, 0% moderate and 20% high intensity. The comparison threshold-heavy week totaled 7.5 hours as 57% low, 43% moderate and 0% high. For four to six hours per week, keep the same ratio and protect the hard days:.

  • run three to four short easy runs with relaxed breathing
  • add one longer easy run on the weekend
  • place one interval or hill session above threshold
  • keep warm-up, rest and cool-down easy

How do you set zones without a lab test?

80/20 Endurance uses a seven-zone pace, heart-rate and power scale. The scale anchors to your individual threshold from a recent race, 20-minute time trial or talk test, as explained in 80/20 Endurance's intensity guidelines for running.

Enter that result into its zone calculator and train to the assigned zones. Re-test after a race or every six to eight weeks.

How much faster will you run?

In recreational runners, 10 weeks of polarized training improved 10K time by 5.0% versus 3.6% for between-threshold training. The gap was about 41 seconds and not significant overall, according to the International Journal of Sports Physiology and Performance abstract for the 2014 Munoz study. The most-polarized versus most-threshold subgroup showed a large effect favoring polarized training.

Time-crunched runners should treat this as possible benefit, not promised speed. A systematic review describes Seiler's typical distribution as 80% low plus 20% high work. It also notes Laursen's variant near 75% low plus 10-15% high.

What are the limits for busy amateurs?

A 2022 scoping review found four of five studies showed no significant race-time difference between polarized and other distributions at 2, 5 and 10 km. The authors cited scarce evidence and differences in distances, zones, durations and load tracking, as reported in Revista de Investigacion e Innovacion en Ciencias de la Salud's 2022 scoping review. The same review concludes polarized training may still help time-crunched amateurs through better adherence, lower perceived effort and possible injury prevention.

The reason is simple: most minutes stay easy. Treat future claims about injury prevention as untested until direct studies appear. Keep easy runs truly easy and stop a hard session when form breaks down.
